If recovery after exercise feels harder these days, or holding onto muscle takes more effort than it once did, there could be a reason behind it. Muscle mass and strength gradually change with age, and emerging evidence suggests that the menopausal transition may contribute, although it is difficult to separate hormonal changes from factors such as ageing, activity levels, sleep and food intake. This is known as anabolic resistance. So fuelling your exercise, particularly the protein side and how you recover, tends to need a more deliberate approach than the standard UK guidelines were built for.1234
The UK protein baseline and why it has limits in menopause
The UK baseline for protein is 0.75 grams per kilogram of body weight a day, a measure called the Reference Nutrient Intake, or RNI. It marks the amount of protein considered sufficient to meet the needs of nearly all healthy people, so if you weigh 60kg, that works out at around 45g a day. On average, women in the UK eat about 67g a day, which sits above that floor.14
Eating more than the RNI does not automatically mean your needs are covered through menopause. The RNI is a population-wide recommendation, designed for the general adult population rather than for people managing hormonal shifts. Some health services have pointed out that you may need more protein through menopause to help hold onto muscle, though this is not set as a central national guideline.515
Protein after menopause: what anabolic resistance may mean for muscle
As we get older, our muscles can become less responsive to the protein we eat and to resistance exercise which can lead to muscle loss. This is known as anabolic resistance. Researchers are investigating whether the hormonal changes associated with menopause contribute, but it is not yet clear how much of the effect is caused by menopause itself rather than ageing, activity levels and other health factors. This is one of the reasons the standard baseline, fine for younger adults, may fall short later in life when you are trying to hold onto or build muscle and managing hormonal changes.6
Some nutrition specialists who work in menopause suggest that around 1.0g to 1.2g of protein per kilogram of body weight a day may support muscle strength and function better at this stage. If you are training with weights regularly, that figure may sit higher, somewhere between 1.2g and 1.6g per kilogram. These ranges are not official UK guidance. They reflect practitioner commentary on the gap between the population baseline and what menopause and regular exercise actually ask of you.891011
Fuelling strength training in menopause
Muscle tends to decline naturally with age, and steady, regular resistance work is one of the most effective ways to maintain it and or build it back and support your metabolic rate through menopause. Protein gives your body the building blocks to help repair and grow muscle after that work, which is why the two go hand in hand. Without enough protein, the effort you put into training might not fully turn into repair and adaptation.16
Sarcopenia, a muscle condition involving a clinically significant loss of muscle strength and mass, can become a concern through and after menopause due to increasing age, alongside changes in diet, lifestyle, health, and hormonal changes. Strength training works directly against it, and protein supplies the raw material that supports your body adapt.17
Recovery nutrition: protein after exercise
Eating protein within a meal in the hours following a workout provides the amino acids your muscles use for repair, remodelling and adaptation which can help you hold onto strength. As we get older, muscles may become less responsive to protein and exercise. Therefore, some specialists suggest aiming for around 30g to 40g after exercise to give muscle repair enough of a nudge. 12
Pairing that protein with some carbohydrate also helps refill glycogen, your stored energy, which supports recovery and fuels your next session. A balanced meal or snack, rather than protein on its own, tends to cover the full range of what recovery asks for. This is particularly useful after longer or more demanding sessions, or when you plan to exercise again within the next day.13
Timing protein across the day
Unlike carbohydrate and fat, protein is not held in a dedicated storage reserve for later use, so one large serving may not be as effective as the same amount spread out. Spacing protein across two to three meals might provide more opportunities to stimulate muscle protein synthesis, the repair process, throughout the day.18
Some nutrition specialists suggest aiming for a decent amount of protein at each meal, with figures often cited around 20g to 40g a sitting to give muscle repair and growth enough to work with. Again, this is practitioner commentary rather than official UK guidance. Breakfast is often where protein runs low, so adding a protein-rich food there is a simple, practical change.19
A simple plate model for balancing your meals
Instead of chasing a gram-per-kilogram target, you can lean on a simple plate model: a quarter of your plate as protein, a quarter as carbohydrate, and half as fruit and vegetables. Used across your meals, it gives you a practical way to lift the protein share at each sitting without weighing anything. It also fits the idea of spreading protein through the day rather than piling it into one meal.20
Practical protein sources
Protein-rich foods that slot in across meals include eggs, fish, chicken, lean red meat, and dairy such as Greek yoghurt and cottage cheese. If you eat plant-based, tofu, legumes, and pulses work well too. Including a source at each meal does more than relying on one big serving later in the day.
