If your muscles have felt weaker or slower to respond since menopause, there is a real reason for it. Muscle and strength tend to fade slowly as you age and that loss often picks up pace as you move through and beyond menopause if not supported which can lead to sarcopenia. Getting enough protein is one of the most practical things you can shift, and understanding how your protein and muscle mass needs change in menopause is where it starts.1

Why muscle loss speeds up after menopause

The faster muscle loss you can notice around menopause is partly down to falling oestrogen. Oestrogen helps your muscles use energy and keeps muscle cells working well, alongside other hormones like testosterone, so when levels drop significantly, your body finds it harder to hold on to and build muscle. 2

Keeping enough muscle supports your strength, your metabolism, and the way you move through your day. What you eat, and protein in particular, is one area where you have direct influence.

The gap between standard guidance and the emerging evidence

The general UK guide for protein, the Reference Nutrient Intake, is 0.75g per kilogram of bodyweight a day. For a 60kg woman, that comes to around 45g of protein daily. This figure is the amount of protein considered sufficient to meet the needs of nearly all healthy women, rather than a number worked out for any one life stage.3

The current evidence puts the figure closer to 1.0g to 1.2g per kilogram of bodyweight a day to hold on to muscle and strength through menopause. That range is not part of current official UK guidance, and it is not a one-size-fits-all target. If you are thinking about changing your protein intake in a big way, it is worth talking it through with your GP or a registered dietitian.5

How you spread protein across the day matters

How much protein you eat in a day is only part of it. Spreading protein across your meals tends to help your body build and repair muscle better than loading it all into one sitting. Aiming for roughly 20 to 25g per meal is a practical way to do this, though that is general nutritional guidance rather than an official UK target. A registered dietitian can help you find a pattern that fits how you actually eat.4

Protein food sources across dietary preferences

You can meet higher protein needs with a varied diet whether you eat animal products, eat mostly plants, or sit somewhere in between. Animal sources include lean meats, fish, eggs, and dairy. If you eat mainly or only plant foods, good sources include beans, peas, lentils, nuts, seeds, and soya foods such as tofu and edamame.7

Plant proteins differ in the mix of amino acids they contain, the building blocks your muscles use. Including a range of sources across the day helps you cover the full set.

Practical ways to get more protein from food

  • Add a palm-sized portion of protein to each main meal, such as chicken, fish, eggs, lentils, or tofu.
  • Reach for Greek yogurt, cottage cheese, or a handful of nuts when you want a protein-rich snack.
  • Swap refined grains for higher-protein options where you can, like quinoa in place of white rice, or pulses stirred into a grain dish.
  • If you eat plant-based, combine different sources across the day, for example lentils at lunch and a nut-based snack later, to cover all the essential amino acids.
